A PRACTICAL START
4 × 4:00 with controlled recovery.
Warm up: 5–10 minutes, building progressively and including a few short higher-intensity strokes.
Main set: 4 × 4:00 hard but repeatable.
Recovery: 2 minutes seated rest is a simple starting setup and keeps the CP/W′ pace forecast available. Easy-row recovery is also supported, but without that forecast.
Pace: avoid a first rep that forces a large collapse later. The four repetitions are one training set.
IS 4 × 4 A REAL ROWING SESSION?
Yes, but different coaches use it differently.
Concept2 currently publishes a RowErg aerobic-power example of four 4-minute work intervals with 2-minute recovery, starting moderately hard and increasing effort through the set. Its 4-minute test training plan uses 4 × 4 minutes with 3 minutes recovery.
Rowing research has also studied 4 × 4 minutes. In national-level adolescent male rowers, a protocol using four 4-minute bouts around 90% of power at VO₂max with 3 minutes active recovery produced substantial cardiorespiratory and metabolic demand. That study describes one population and one protocol, not a universal prescription for every rower.
PACE
The first rep should make the fourth rep possible.
If the purpose is repeatable aerobic-power work, opening far above a sustainable set pace can turn the later pieces into survival. A better starting point is a target you expect to hold with manageable decay, then adjust future sessions from the evidence you actually produce.
There is no universal split such as “2k pace plus X seconds” that correctly accounts for every rower, because the tolerable power for four minutes depends on the athlete's power-duration profile and the recovery allowed between bouts.
How to choose rowing interval paceRECOVERY
Two minutes and three minutes are not the same workout.
A shorter recovery leaves more residual strain before the next repetition. A longer recovery generally permits greater restoration of power. If you change the recovery, compare the resulting session as a different prescription rather than assuming the same target should transfer unchanged.
Understand recovery between rowing intervalsON THE PM5
Program the set so every repetition is recorded separately.
Intervals: Time
Set 4:00 work and your chosen recovery duration.
Four repetitions
Keep the work structure fixed so the pieces are directly comparable.
Choose the recovery
Use seated rest if you want the CP/W′ pace forecast, or choose easy rowing and keep the same recovery style throughout the set.
Review each piece
Look at power, pace and stroke rate across all four repetitions, not only the overall average.
ROWING INTERVALS
Turn 4 × 4 from a generic workout into your set.
Intervals can use your machine-specific performance evidence to forecast a target for the requested set and keep the uncertainty visible when the model does not yet know enough about you.
Prepare your 4 × 4 before you row it.
Set the work, recovery and stroke rate. Use a personal pacing forecast when your evidence supports one.
